5-Day Dumbbell Split
A five-day body-part split you can run with nothing but a pair of dumbbells, training chest, back, shoulders, arms, and legs each on their own day for maximum focus and volume.
Program Overview
This five-day dumbbell split gives each major muscle group its own dedicated training day, so you can train it with real focus and volume before moving on. It needs nothing more than a pair of adjustable dumbbells and a bench, which makes it ideal for a home gym or anyone who prefers dumbbells to barbells and machines. Because each muscle gets a full week to recover between sessions, you can push hard on every day. Every exercise comes with a form video so you always know exactly how it should look.
Lifters who can train five days a week and want a focused, dumbbell-only body-part split. If five days is too many, our 2-day and 4-day dumbbell plans cover the same ground in less time.

Weekly Schedule
Phase 1: Build the Volume (Weeks 1-4)
Run all five days once per week in order. Focus on controlled reps through a full range of motion, leaving one or two reps in reserve on your working sets. Add weight whenever a movement feels comfortable across all sets.
With dumbbells, progress often means grabbing the next pair up or squeezing out an extra rep. Both count, keep nudging one or the other.
Lie on a flat bench with a dumbbell in each hand at chest level, palms facing forward.
Set the bench to 30-45 degrees.
Lie on the floor with knees bent, holding dumbbells above your chest.
Lie on a bench with dumbbells above your chest, palms facing each other.
Lie on an incline bench with dumbbells above your chest, palms facing each other.
Hinge at the hips with a dumbbell in each hand.
Place one knee and the same-side hand on a bench, holding a dumbbell in the other hand with your arm hanging straight down.
Bend at the hips with dumbbells hanging below.
Hinge at the hips with a flat back, holding dumbbells hanging below your chest.
Hold dumbbells at your shoulders or behind your head.
Sit or stand holding dumbbells at shoulder height with palms facing forward.

Rest your upper arm on the preacher pad, hold a dumbbell with palm up.
Hold a dumbbell in one hand and extend it overhead with your arm straight.
Bend forward with one hand on a bench, upper arm parallel to the floor.
Set a bench to 45-60 degrees and sit back with dumbbells hanging at your sides.

Hold a dumbbell in each hand at your sides.
Sit with upper back on a bench, a dumbbell resting on your hips.

A brisk walk on your rest days to aid recovery and keep you active.
Light stretching and mobility for any areas that felt tight in your last session.
Phase 2: Add Intensity (Weeks 5-8)
Same five days, now taking your working sets closer to failure and chasing progression on every lift. Add reps or weight wherever you can while keeping your form clean.
Aim to beat your last week on at least one set of each exercise, whether that is more weight, an extra rep, or a slower, more controlled tempo.

Nutrition Guidance
Building muscle needs enough fuel and protein behind your training. Our macro calculator sets your calories and protein targets, and our recipes make hitting them easier. If you are choosing between programs, our guide on choosing the right plan for your goals is worth a read.
The Basics
- Calories: Eat in a slight surplus of 250 to 500 calories per day to build muscle while minimizing fat gain. Our macro calculator sets your starting point.
- Protein: 1.6 to 2.2g per kg of bodyweight daily to drive recovery and muscle growth. Browse our recipes for ideas.
- Hydration: Drink water consistently, especially on training days.
- Sleep: Seven to nine hours per night. Muscle is built during recovery, not during the session.
Use the macro calculator to set your calories and protein for your goal, then track your bodyweight as a weekly average and adjust in small increments based on the trend.
