Dumbbell Shoulder Workout

A dumbbell shoulder session that builds all three heads of the delts, using presses and raises for rounder, stronger, broader shoulders with just a pair of dumbbells.

Program Overview

This dumbbell shoulder workout trains all three heads of your deltoids, the front, side, and rear, for complete, balanced shoulder development. It combines heavy overhead pressing with targeted raises, so you build both the strength and the rounded, capped look that wide shoulders give your whole physique. Training all three heads matters, since most people overdevelop the front delts from pressing and neglect the side and rear, which this session deliberately corrects. Every exercise has a form video.

Phase 1: Build the Base (Weeks 1-4)

Run the session twice a week with a couple of days between. Start with the heavier presses while fresh, then move to raises. Raises need very little weight, so keep them strict and controlled.

Loading in Phase 1

Use weights you control for all reps with one or two in reserve. Add load whenever a movement feels comfortable across all sets.

Nutrition Guidance

Building muscle needs enough fuel and protein behind your training. Our macro calculator sets your calories and protein targets, and our recipes make hitting them easier. If you are choosing between programs, our guide on choosing the right plan for your goals is worth a read.

The Basics

  • Calories: Eat in a slight surplus of 250 to 500 calories per day to build muscle while minimizing fat gain. Our macro calculator sets your starting point.
  • Protein: 1.6 to 2.2g per kg of bodyweight daily to drive recovery and muscle growth. Browse our recipes for ideas.
  • Hydration: Drink water consistently, especially on training days.
  • Sleep: Seven to nine hours per night. Muscle is built during recovery, not during the session.

Use the macro calculator to set your calories and protein for your goal, then track your bodyweight as a weekly average and adjust in small increments based on the trend.

Program FAQ

Can you build big shoulders with just dumbbells?
Yes, dumbbells are arguably the best tool for shoulders. They allow a natural pressing path and let you target each delt head with raises. With progressive overload and enough food, a dumbbell shoulder routine builds full, rounded delts.
How do I train all three delt heads?
You need pressing for the front delts, lateral raises for the side delts, and rear delt raises or reverse flyes for the rear. This workout includes all three, which is what creates a complete, rounded shoulder rather than just a strong front.
Why are my side delts not growing?
Usually because lateral raises are done too heavy with momentum, or not often enough. The side delts respond to strict, controlled raises with lighter weight and higher reps. This workout prioritizes them, since they are the key to shoulder width.
How often should I train shoulders?
Twice a week works well for shoulder growth. The side and rear delts in particular recover quickly and respond to frequent, higher-rep training, so hitting them a couple of times a week is effective.
How long should I run this plan?
Run it for eight weeks chasing progression, then take a lighter week before repeating it heavier. Shoulders, especially the side delts, reward consistent, controlled training over time.
