Trap Workout
A focused trap session that builds the upper back from neck to mid spine, twice a week for six weeks in around twenty minutes.
Program Overview
The trapezius is three muscles wearing one name: the upper fibers that shrug, the middle fibers that pinch the shoulder blades, and the lower fibers that pull them down, and only the first ever gets trained on purpose. This session covers all three, pairing heavy shrugging and rack pulls with the rowing, face pull, and pull apart work that builds the middle and lower portions most postures desperately need. Around twenty minutes, twice a week, on top of your normal training. Every exercise includes a form video where one is available.
Traps already appear in our back and biceps workout and shoulders and arms workout; this block exists for when they need to be the priority rather than the afterthought.

Weekly Schedule
Phase 1: All Three Regions (Weeks 1-3)
Heavy shrugs for the upper fibers, upright rows for the shrug-and-lift pattern, then face pulls and pull aparts for the middle and lower portions that shrugging never reaches. Hold the top of every shrug for a full second; the range is short, so the squeeze is the rep.
Shrug straight up and hold for one second at the top. Rolling the shoulders adds injury risk and removes tension, the worst possible trade.
Hold the bar at arm's length and shrug your shoulders straight up toward your ears.
Pull the bar up along your body toward chest height, leading with the elbows.
Pull the dumbbells toward your face with high elbows, squeezing the rear delts.
Hold a band at shoulder height and pull it apart until your arms are wide.
Twenty to thirty minutes of easy walking, outdoors if you can manage it.
Five to ten minutes on hips, ankles, and the upper back.
Phase 2: Load From the Floor (Weeks 4-6)
Rack pulls take over as the heavy movement, loading the traps isometrically with far more weight than any shrug allows, followed by shrugs, then the Cuban press to tie the rotator cuff and lower traps into the new size. The rack pull is a trap exercise here, not a deadlift: pins just below the knee, and the lockout is the point.
On rack pulls, hold the lockout for two seconds with the shoulders pinned back and down. The hold is where the traps earn the load.
Deadlift from pins set just below the knee, focusing on the top half of the pull.
Hold the bar at arm's length and shrug your shoulders straight up toward your ears.
Hinged at the hips, open the arms wide and squeeze the shoulder blades together.
Row, rotate the arms up, then press overhead in one continuous sequence.
An easy walk to move blood through the muscles you trained without adding fatigue.
Gentle mobility for whichever joints felt stiff getting into position last session.
Trap Workout PDF

Phase 1 (weeks 1-3) runs 4 exercises for 12 sets covering all three trap regions: heavy shrugs with a one-second hold, upright rows, then face pulls and pull aparts for the middle and lower fibers. Phase 2 (weeks 4-6) brings in rack pulls from just below the knee, loading the traps isometrically with more weight than any shrug allows.

- Protein: 1.6 to 2.2g per kg daily, the same target your main training already needs. Traps are muscle like any other.
- Calories: Unchanged from your main program. Forty minutes of weekly trap work does not move your requirements.
