Shoulder Workout to Build All Three Delts
A complete shoulder session that presses heavy and then isolates the side and rear delts most training forgets, twice a week for six weeks.
Program Overview
Round shoulders are three muscles wearing one name, and pressing only trains the front one. The side delts are what make shoulders wide, the rear delts are what make them look finished from every angle, and both need direct, strict isolation work that pressing never provides. This session leads with a heavy overhead press while you are fresh, then gives the side and rear delts their own movements with weights light enough to keep honest. Phase 2 brings in the one arm press and the Cuban press, two of the least used clips in our library and two of the best shoulder builders in it. Every exercise includes a form video.
For shoulders trained alongside arms, our shoulders and arms workout pairs them. With only dumbbells available, our dumbbell shoulder workout runs the same logic without the barbell.

Weekly Schedule
Phase 1: Press, Then Isolate (Weeks 1-3)
The overhead barbell press takes the heavy work while you are fresh, then the raises take over with strict form and modest weight. Lateral raises stop at shoulder height and rear delt raises think about pulling the elbows apart. If a raise needs momentum, the dumbbells are too heavy, full stop.
Progress the press with weight and the raises with reps and control. They are different tools and they progress differently.
Press the bar from your front delts to lockout overhead without leaning back.
Press a single dumbbell overhead while bracing against the offset load. Work both sides.
Raise the dumbbells out to your sides to shoulder height with a soft elbow bend.
Hinged forward, raise the dumbbells out to your sides with a soft elbow bend.
A relaxed walk on your off days. It adds up more than people expect over a training block.
A short mobility circuit for the hips and thoracic spine.
Phase 2: Rotate, Raise, Finish (Weeks 4-6)
The Arnold press rotates through the range the standard press skips, the upright row brings the traps into the picture, and the Cuban press ties the rotator cuff into everything you have built. The Cuban press weight will feel insultingly light. Use it anyway; it is shoulder insurance disguised as an exercise.
Seated lateral raises remove the leg drive you did not know you were using. Expect the weight to drop and the delts to notice.
Start with palms facing you and rotate the hands outward as you press overhead.
Pull the bar up along your body toward chest height, leading with the elbows.
Raise the dumbbells out to your sides to shoulder height with a soft elbow bend.
Row, rotate the arms up, then press overhead in one continuous sequence.
A brisk walk on your rest days to aid recovery and keep you active.
Light stretching and mobility for anything that felt tight in your last session.

This is a single session you run twice a week for 6 weeks with full gym access, around 30 minutes. Phase 1 (weeks 1-3) runs 4 exercises for 12 sets: the heavy overhead press first, the one arm dumbbell press for the offset load your core has to fight, then strict lateral and rear delt raises. Phase 2 (weeks 4-6) rotates through Arnold presses, brings the traps in with upright rows, and finishes with the Cuban press, rotator cuff work disguised as a shoulder exercise.

What Actually Matters Here
- Protein: 1.6 to 2.2g per kg daily, same as every hypertrophy goal. Small muscles are not exempt.
- Calories: Maintenance or slightly above. Visible delt growth in six weeks is realistic; visible delt growth in a crash diet is not.
