Weekly Schedule
Your 4-Week Fat Loss Block
Four sessions per week: two full-body strength days and two conditioning days. On strength days, rest 60 to 90 seconds between sets. On conditioning days, keep rest short to maintain intensity. Add weight or reps each week to keep progressing across the block.
Week 1 establishes your weights. Weeks 2 to 4, add a little weight or a rep to the strength movements and push a little harder on the conditioning each session. Small weekly progress over four weeks adds up.
Hold a dumbbell at chest height, sit between your hips, stand tall. A joint-friendly squat that hits the legs hard.
Lie on a bench, dumbbells at chest level. Press up to lockout, lower to a stretch.
Sit tall, pull the handle to your lower chest, squeeze, return with control.
Seated, dumbbells at shoulder height. Press overhead to lockout, lower with control.
Kneel at a high cable holding a rope, crunch down by contracting your abs, control the return.
Hinge and swing a kettlebell to chest height using your hips. Work for 30 seconds, rest 30, repeat.
Fast, clean goblet squats for 30 seconds, rest 30. Keep form tight even at pace.
Squat then press overhead in one motion for 30 seconds, rest 30.
Crawl forward and back on hands and toes with knees just off the floor. 30 seconds work, 30 rest.
Bar in front of your thighs, push your hips back, lower to a hamstring stretch, drive hips forward.
Grip slightly wider than shoulder width, pull to your upper chest, drive your elbows down.
Dumbbells at your sides, step forward, lower your back knee, drive through the front heel.
Bench at 30 to 45 degrees, dumbbells at shoulder level. Press up, lower to a stretch.
Lie on your back, legs straight and slightly raised, alternate small kicks.
Squat and jump explosively, landing softly. 30 seconds work, 30 rest.
Explosive hip-driven swings for 30 seconds, rest 30.
Squat to press for 30 seconds, rest 30.
Crawl forward and back for 30 seconds, rest 30.
Low-intensity walking on non-training days supports recovery, digestion, and daily energy expenditure without adding fatigue to your working muscles.
Light stretching and mobility for the hips, thoracic spine, and shoulders. Ten focused minutes keeps the tight spots from heavy training in check.
