Program Overview

A calorie surplus without hard progressive training is just weight gain. This program is the training half of a bulk done properly: four sessions a week for twelve weeks, upper/lower, with the bench, squat, row, and deadlift progressed relentlessly and enough accessory volume to turn the surplus into size everywhere. Phase 1 accumulates volume in moderate rep ranges. Phase 2 pushes the main lifts heavy while the isolation work chases the pump the extra food makes possible. Every exercise includes a form video.

Phase 1: Accumulate (Weeks 1-6)

Six weeks of volume in moderate rep ranges while the surplus settles in. Every main lift has a weekly target: add the smallest available increment whenever all sets hit the top of the rep range. Appetite does the growing; this phase makes sure the signal is there.

Phase 2: Intensify (Weeks 7-12)

The main lifts drop to heavy fives and sixes while the accessories stay high rep and push closer to failure. This is where the strength you will keep after the bulk gets built. Weigh in weekly: gaining faster than half a percent of bodyweight a month past the first fortnight is mostly fat, so trim the surplus, not the training.

Take the final set of every isolation exercise to failure. The surplus buys recovery; spend it where it is safest.

This is a 4-day upper/lower plan you run for 12 weeks in a deliberate calorie surplus. Phase 1 (weeks 1-6) accumulates volume in moderate rep ranges, 17 to 20 sets a session, with a weekly loading target on the bench, squat, row, and deadlift. Nutrition Guidance

The surplus is the point of a bulk and also the easiest thing to get wrong in both directions. Our macro calculator sets your surplus and protein, and our recipes make the volume of food manageable. What Actually Matters Here

  • Calories: A surplus of 250 to 500 a day. Rate check: roughly 0.25 to 0.5 percent of bodyweight gained per month is muscle territory; faster is mostly fat.
  • Protein: 1.6 to 2.2g per kg daily, spread over three or four meals. In a surplus this is easy to hit and unforgivable to miss.
  • Carbohydrates: The bulk of the surplus should be carbs. They fuel the heavy fives in Phase 2 and are the difference between a productive session and surviving one.

Weigh daily, average weekly, and adjust the surplus by 100 to 200 calories at a time. Bulks are steered, not set and forgotten.

Program FAQ

How much weight should I be gaining?
After the first fortnight of glycogen and gut content, roughly 0.25 to 0.5 percent of bodyweight a month. Faster than that and the extra is mostly fat, so trim the surplus by 100 to 200 calories.
Do I need a dirty bulk to grow?
No, and the evidence is against it. Past a moderate surplus, extra calories become fat rather than extra muscle. The controlled surplus grows nearly as fast and leaves far less to cut later.
How do I know the training is working and not just the scale?
The log tells you. Lifts climbing week on week alongside controlled weight gain is a bulk working. Our article on whether your training is working covers the other markers worth checking.
Should I do cardio while bulking?
A little, for health and appetite regulation. Two or three easy sessions or daily walking is plenty. Enough cardio to dent recovery defeats the point of the surplus.
What do I do after the twelve weeks?
Hold maintenance for two to four weeks to consolidate, then either build again or cut what you gained. Our cutting workout plan is built to be the other half of that cycle.
