Program Overview
Thirty days will not transform your body, and any plan that promises it will is lying to you. What a month can do is build the habit, teach the fundamental movements, and produce the first strength gains that make training self-reinforcing, which is worth more than any transformation photo. This plan runs three full body sessions a week for four weeks, alternating two simple workouts. Weeks one and two are about showing up and moving well; weeks three and four add load and a third set. Every exercise includes a form video.
When the month is done, roll straight into our 8-week complete beginner plan, which picks up exactly where this leaves off. If fat loss is the goal behind the 30 days, our 4-week fat loss workout plan pairs the same length with a deficit.

Weekly Schedule
Weeks 1-2: Show Up and Move Well
Two sets per exercise, weights light enough that every rep looks the same. The target for the first fortnight is six completed sessions, nothing more. Rest as long as you need between sets, and write down what you lifted, because weeks three and four are built on it.
Pick weights that leave three or four reps in the tank. The habit is the outcome that matters this fortnight.
Hold one dumbbell at chest height and squat between your knees.
Press two dumbbells from chest level to lockout above your chest.
Pull the bar down to your upper chest by driving the elbows down and back.
Lying on your back with knees bent, drive your hips up and squeeze the glutes.
Lying on your back, curl your shoulders off the floor by flexing the abs.
Hinge and lift two dumbbells from the floor by driving your hips forward.
Press two dumbbells from shoulder height to lockout overhead.
Pull the handle to your midsection, keeping the torso upright.
Holding dumbbells, step forward into a lunge and push back to standing. Alternate legs.
On all fours, extend the opposite arm and leg while keeping the torso still. Alternate sides.
A brisk walk on your rest days to aid recovery and keep you active.
Light stretching and mobility for anything that felt tight in your last session.
Weeks 3-4: Add the Third Set
Same two workouts, now with three sets per exercise and a small weight increase anywhere the first fortnight felt comfortable. By day 30 you will have completed twelve sessions and know exactly what you lift on eight movements, which is a real foundation rather than a finished journey.
Add the smallest available weight wherever you hit the top of the rep range in both sets last week. One movement improved per session is a good day.

Twenty to thirty minutes of easy walking, outdoors if you can manage it.
Five to ten minutes on hips, ankles, and the upper back.
