Kettlebell Workout Plan
Eight weeks of full body training built around one or two kettlebells: swings, presses, and carries-adjacent strength in the most portable package in fitness.
Program Overview
A kettlebell is a gym that fits under a bed: its offset handle turns every press into core work, its shape makes the swing possible, and one moderately heavy bell can train the whole body for months. This plan runs three sessions a week for eight weeks, alternating two workouts built on the hinge, squat, press, pull, and swing. A word of honesty before you start: our video library currently covers three kettlebell movements, the swing, sumo deadlift, and windmill, so several exercises here carry detailed written cues instead of videos while the library catches up. The programming does not wait for the cameras. Every filmed exercise links its video.
With dumbbells instead of bells, our full body dumbbell workout plan is the equivalent structure. For the swing inside a clock-driven format, our EMOM workout plan uses it hard.
Who Is This For?
This plan suits you if:
- You own one or two kettlebells and want them fully used
- You train at home or travel and want serious in small
- You already move well through squats and hinges
- You want strength and conditioning in one implement
Every minimal-equipment plan lives on our home workouts page.
Weekly Schedule
Phase 1: The Hinge Is Everything (Weeks 1-4)
The sumo deadlift teaches the hinge, the swing turns it explosive, and everything else stacks on top: goblet squats, single arm presses, and rows. Master the swing's rule first: the arms are ropes, the hips are the engine, and the bell floats to chest height because you snapped, not because you lifted.
One bell you can press eight times covers this whole phase. Too light shows up in the swing; too heavy shows up everywhere.
Wide stance over the bell, grip the handle and stand tall.
Press the bell from the rack position at your shoulder to lockout. Work both sides.
Hinge and snap the hips forward to swing the bell to chest height.
Hinge forward and row the bell to your hip. Work both sides.
Lying on your back, curl your shoulders off the floor by flexing the abs.
Hold the bell at your chest by the horns and squat between your knees.
Push the hips back and lower the bell down your legs until the hamstrings stretch.
Hinge and snap the hips forward to swing the bell to chest height.
Press the bell from the rack position at your shoulder to lockout. Work both sides.
On all fours, extend the opposite arm and leg while keeping the torso still. Alternate sides.
An easy walk to move blood through the muscles you trained without adding fatigue.
Gentle mobility for whichever joints felt stiff getting into position last session.
Phase 2: The Windmill and the Volume (Weeks 5-8)
The windmill arrives, the kettlebell's signature mobility-strength hybrid, started feather-light with eyes on the bell every inch. Swing volume climbs toward the hundred-rep sessions kettlebell training is famous for, and the presses go single arm heavy. Same two workouts, deeper into each.
Windmills progress by range and control for weeks before they progress by weight. The bell overhead is a privilege the pattern earns slowly.
Wide stance over the bell, grip the handle and stand tall.
Press the bell from the rack position at your shoulder to lockout. Work both sides.
Hinge and snap the hips forward to swing the bell to chest height.
Hinge forward and row the bell to your hip. Work both sides.
With the bell locked out overhead, hinge sideways and reach your free hand down your leg. Work both sides.
Hold the bell at your chest by the horns and squat between your knees.
Push the hips back and lower the bell down your legs until the hamstrings stretch.
Hinge and snap the hips forward to swing the bell to chest height.
Press a single dumbbell overhead while bracing against the offset load. Work both sides.
With the bell locked out overhead, hinge sideways and reach your free hand down your leg. Work both sides.
A relaxed walk on your off days. It adds up more than people expect over a training block.
A short mobility circuit for the hips and thoracic spine.
Kettlebell Workout Plan PDF
Eight weeks, one or two bells, the whole body: hinge-driven training in fitness's most portable package.
This is a 3-day plan you run for 8 weeks with one or two kettlebells, alternating two full body workouts of around 15 sets built on the sumo deadlift, swing, goblet squat, single arm press, and row. Phase 1 (weeks 1-4) grooves the hinge and caps swing volume while the pattern sets. Phase 2 (weeks 5-8) introduces the windmill feather-light, pushes swing sessions toward the famous hundred-rep territory, and takes the presses heavy, all inside 35-minute sessions.
- One Implement, Whole Body Hinge, squat, press, pull, and swing from a single bell, which is why kettlebells survive every fitness trend that discovers them.
- The Swing, Taught Properly Hips snap, arms hang, bell floats: the plan's most repeated cues belong to its most valuable movement, and Phase 1 exists to install them.
- Honest About The Videos Three movements carry library videos today; the rest run on unusually detailed written cues until filming catches up, and the PDF flags each one.

Nutrition Guidance
Kettlebell sessions blend strength and conditioning, and the fuel strategy follows the goal you point them at. Our macro calculator sets the direction and our recipes keep it stocked. For more depth, read whether home training really works and timing cardio with lifting.
What Actually Matters Here
- Protein: 1.6 to 2.2g per kg daily. A hundred swings is posterior chain training wearing a cardio costume; feed it as lifting.
- Calories: Goal-set as always. The swing volume makes a modest deficit unusually comfortable here, which is worth knowing if fat loss is the aim.
- Grip recovers slowest: if week six's swings die in your hands before your hips, that is normal, temporary, and improved by nothing but time and chalk.
One bell, three sessions, eight weeks is a complete prescription. The minimalism is the feature; resist decorating it.
