Program Overview

This is a twelve-week strength program built to add real weight to your squat, bench press, and deadlift. It is a structured, periodised plan for experienced lifters who want to train specifically for maximal strength, organised around the three main barbell lifts with dedicated focus days and supporting accessory work.

The week runs five days: a squat-focus day, a bench-focus day, a deadlift-focus day, and two accessory days that build the muscle and address weak points supporting your main lifts. The program follows a proven strength periodisation across three four-week blocks. Block 1 builds a hypertrophy base with moderate reps to add muscle and work capacity. Block 2 shifts to heavier strength work in lower rep ranges. Block 3 is a peaking phase, working up to heavy singles, doubles, and triples to express the strength you have built and hit new personal bests.

Sessions run 60 to 75 minutes, longer on heavy days with the full rest periods that strength work requires. This is an advanced program that demands good technique on the main lifts, careful attention to recovery, and eating to support strength gains.

Train for strength, not just fatigue

Strength work is different from bodybuilding: you take longer rest periods (3 to 5 minutes on heavy sets), keep most sets a rep or two shy of failure, and treat every rep as a technical practice. Who Is This For?

This program is for advanced lifters focused on building maximal strength.

This plan is right for you if:

  • You have two or more years of consistent barbell training
  • You have solid technique on the squat, bench, and deadlift
  • You can commit to five sessions per week for twelve weeks
  • You want to add real weight to your main lifts
  • You can recover well and eat to support strength
Technique is the prerequisite

This program loads the main barbell lifts heavily, so your squat, bench, and deadlift technique must be solid before you start. If your form breaks down under moderate loads, spend time on our strength-focused muscle gain plans first to build the base.

Block 1: Hypertrophy Base (Weeks 1-4)

Five sessions per week. Block 1 builds a strength base with moderate reps on the main lifts and higher-rep accessory work to add muscle and work capacity. Rest 2 to 3 minutes on main lifts, 90 seconds on accessories.

Work the main lifts in the 5 to 8 range with 2 to 3 reps in reserve, building volume and muscle. This block is the foundation the heavier work is built on, so resist going too heavy too early.

Block 2: Strength (Weeks 5-8)

Block 2 drops the main lifts into lower rep ranges with heavier loads to build maximal strength. Accessories stay moderate to keep muscle. Rest 3 to 4 minutes on the main lifts.

Work the main lifts in the 3 to 5 range, pushing the weight up each week with 1 to 2 reps in reserve. Take full rest so every heavy set is high quality. This block converts your Block 1 base into strength.

The peaking block works the main lifts up to heavy singles, doubles, and triples to express your strength and hit new personal bests. Accessory volume is reduced to manage fatigue as intensity peaks. Rest 3 to 5 minutes on top sets.

  • Calories: Eat in a slight surplus of 200 to 400 calories per day to build muscle while minimising fat gain. Our macro calculator sets your starting point.

Is this program for beginners?
No. It loads the main barbell lifts heavily and assumes solid technique on the squat, bench, and deadlift plus a couple of years of training. Beginners should build a base with a strength-focused muscle gain plan first.
Why five days a week?

What does peaking mean?

How should I eat on this program?

Can I substitute the main lifts?
The squat, bench, and deadlift are the point of the program, so keep them. You can swap accessory movements for similar ones that address your weak points.
