This plan runs four sessions a week for eight weeks: heavy compounds hold the strength signal, moderate-rep accessory work supplies the growth stimulus, and dedicated arm and delt detail, incline hammers, concentration curls, cross-cable pushdowns, sharpens the parts definition shows first. Every exercise includes a form video.

Weekly Schedule
Phase 1: Strength Base, Detail Introduced (Weeks 1-4)
Upper days lead with the bench and weighted-feel rows, lower days with squats and Romanian deadlifts, and the back half of every upper session belongs to detail work most programs treat as garnish: incline hammers from a full stretch, concentration curls with zero cheating room, cross-cable pushdowns that finish the arm completely.
Compounds progress by weight, detail work progresses by squeeze and rep quality. Confusing the two is how both stall.
Lower the bar to your mid chest with control and press it back to lockout.
Hinge forward and row the bar to your lower ribs, then lower under control.
Press two dumbbells from shoulder height to lockout overhead.
On an incline bench, curl with a neutral grip from a deep stretch.
With cables crossed, push down and out so each arm works across the body.
Place the barbell on your upper traps, squat down until thighs are at least parallel, then drive up.
Hold the barbell at hip height, push your hips back and lower until you feel a hamstring stretch.
With the bar on your back, step forward into a lunge and push back to standing. Alternate legs.
Rise onto the balls of your feet and lower for a full stretch.
Kneeling at a high pulley, crunch down by flexing the spine, not the hips.
Press the bar from your front delts to lockout overhead without leaning back.
Pull the bar down to your upper chest by driving the elbows down and back.
Standing between low cables, press the handles forward and together.
Seated, elbow braced against your inner thigh, curl with total isolation. Work both sides.
Raise the dumbbells out to your sides to shoulder height with a soft elbow bend.
Set your hips, brace, and lift the bar from the floor by driving your legs and standing tall.
Sit with your upper back on a bench and a bar across your hips, then drive your hips up.
With your rear foot elevated on a bench, lower into a split squat and drive up. Work both sides.
Face down in the machine, curl your heels toward your glutes and lower slowly.
Rotate and pull the cable diagonally across your body from high to low. Work both sides.
Twenty to thirty minutes of easy walking, outdoors if you can manage it.
Five to ten minutes on hips, ankles, and the upper back.
Phase 2: Density and Definition (Weeks 5-8)
The compounds hold their loads and lose a little rest, the detail work pushes its final sets to failure, and the drag curl arrives for constant-tension arm work you will feel on the first rep. At maintenance calories this is where the definition starts outpacing the scale, which stays boringly still while the mirror improves.
Only the final set of each isolation movement goes to failure. Earlier sets stop two short; the last one empties the tank.

Set your hips, brace, and lift the bar from the floor by driving your legs and standing tall.
Sit with your upper back on a bench and a bar across your hips, then drive your hips up.

Lying on your back, alternate small kicks with straight legs and your lower back pressed down.

- Judge by the mirror and the log, because the scale barely moving is this approach succeeding, not failing.
